The human body can do amazing things.
Today was always going to be a cracka of a workout. It was the final workout for the crew after 8 weeks of gradual build up. Here is what went down…
5 minutes of ladder drills warm up
I then got the 8 team members (we had 2 of Keith’s team Kiki and Christina join us this morning) do a superset of the first 2 paired exercises below /rest a bare 30 seconds then repeat a further two times. I then proceeded to the next 2 pairs and did the same. We did 8 reps and I had the crew lift heavy.
alt dumbell presses
walking lunges
1 arm db row
bicep curl/squat/ overhead press
dynamic lunge w lateral db raise
Triple threat
Let me tell you that the workout above is killer. Done properly with moderate to heavy poundage and minimal rest (30 seconds between each superset) by the end of the second pair, you are looking for the exit. But to their credit they all pushed right thru to the finish. Everyone was cooked.
But… we were not done. After a 2 minute breather I then took the drained team into kickboxing room for some Gassers. My clients now I like to finish with a good kick (leg crank, pushup matrix, bag drag, versa climber) to name a few. So, I got crew to remove shoes and we did suicides sprinting 20 yards getting them to hit the deck -get up return to finish on their belly again-, get up and do 15 back to start- belly again and so on through 10 ,8 and 5 yards.
Now everyone was TOTALLY COOKED.
I then got them to do 1 more… done!
Now, I have to say that my fittest clients would have been struggling. These guys have been going for only 8 weeks; a monstrous effort by all. They pushed and worked and almost puked, but they did it and they are stronger for it, mentally and physically.
Eddie
Di
Lozza
Carrie
Brian
Lynn
Christina
Kiki ... Congratulations on a great session this morning.
Final weigh in Friday morning …till then

BK’s Kitchen
BK’s Kitchen is a new page I have added for some quick super healthy snacks to get you out of a jam when in need of a good feed. The recipes I will be adding you can knock up in record time.
Tuna Melt Patties gets the ball rolling and it gets a kitchen dummy AAA Star rating because of the preparation time and nutritional value.
Team Aussie
Also my team is kicking major arse. Brian O’Leary has dropped 51 pounds and he is going to have to eat donuts for 5 days solid to lose the title on Friday morning which is the final weigh in.

Personal Training
Theresa in the dark hair is my most long-term client and Gigi has been with me for at least 18 months. Here they are punching out a pyramid abdominal superset. They are in great shape and are two fabulous women.

Super Healthy Snack
I have many people ask me questions about what to eat for a snack and what do I like etc. I have added a new page to my site to help you out when in a bind for a feed: “BK’s Kitchen”. I will give recipes that you can knock up in record time that are tried and tested by me and are super healthy.
The first recipe is “Tuna Melt Patties” which is on my page now. I don’t spruik anything that I don’t believe in but these products are essentials in your nutritional arsenal, Udo’s choice essential oil blend is AA grade certified organic blend of flax and nutritionally superior oils. It is the Rolls Royce of fats: www.udoerasmus.com. You can get it at Vitamin Shoppe in oil or pill form.
Ezekiel bread and cereal is the bomb. It is a sprouted whole grain cereal that is a complete protein that is yeast free with no artificial flavours and no sugar. The cereal is great to have with Greek fat free yoghurt and Stevia. Stevia is a natural herb sweetener that is a little different to sugar and artificial sweeteners but super healthy for you.
I love tea and two of my favorites are Good Earth Sweet and Spicy caffeine free and Green Tea Blend Decaffeinated. You can get all these products at Trader Joes my favorite store. Get on it!
I am changing our Smoothie bar here at Creative Health & Fitness to stock only the BEST products with the highest quality protein and carbohydrates available on the market today. Myself and Daniel are testing like scientists to bring you the best post workout, low calorie, meal replacement, muscle builder, and fat burner shakes available anywhere .Try my Oatabolic Formula and Post Workout shake when next in here and tell me what you think.

Leanest Winner Week 7
This week has been great. I have 7 people in my team which is the smallest but gee they are putting in the hours here at Creative Health and Fitness to work off the poundage.
Brian and Eddie are going toe for toe to take the most weight loss title. Ed is trying to make up 8 pounds that he is trailing Brian, and he has been doing massive 2 days all week. He couldn’t come Thursday morning after baby problems at home but did 30 odd minutes cardio then did Pilates. He was on his way downstairs to do Kickboxing before I coaxed him to stay for my class. He was one very sore boy yesterday morning. These guys have been phenomenal all program, going above and beyond what I have asked of them and the scale is telling the story. Combined the fellas have dropped a staggering 80 POUNDS IN 6 WEEKS!!
Big Al has been absent from my morning sessions all week because of his work schedule but has been doing his strength work at night and is doing really well.
I have 4 ladies in my team and I love em all. Carrie has had a bad back spasm problem this week, and looks like she has been hit by a truck, but still has been in here struggling thru. Major kudos to you kiddo!
Di and Lozza have been phenomenal, they are willing to do anything I ask of them and they are also putting in major 2 a days. They both have gone on planned family vacations aver the past couple of weeks and where that could have been cause for concern with some. They have come back and looked in even better shape.
Lynn Bernard has come in and been brilliant; great attitude and just the breath of fresh air that was needed mid season.
Final challenge today is the beep test and we are all going big times!
Playing footy
Playing footy since I was a grommet. I have only ever broken 1 bone and that was my snorkel (nose). In fact I have had it straightened back in '97 but it has been rearranged many times by opponents who want to turn your head into a smashed crab.
In France I hurt my left bicep at practice, thinking it was just a bruise, played for 3 weeks until I had a MRI to reveal a torn Bicep Muscle. Other than that I have had a few concussions and plenty of stitches in my face over the course of 28 odd years playing the great game of Rugby League. That might seem like many injuries but (touch wood) I have been really fortunate on the injury front.
So, this big toe of mine that I smashed last week is coming along slowly. You really don’t realize until you lose use of it that you need it for EVERYTHING. Positive attitude is important, and I have had plenty of support from everyone here at Creative Health and Fitness. Thank you!
WITHIN DAY ENERGY BALANCE
“You can’t fill up your fuel tank once at the beginning of a trip and expect to make it all the way across the country. You have to stop and refuel when your car needs the fuel. The only way to make the long trip on one tank would be to increase the size of the tank. Do you really want to increase your ‘fuel tanks’ for energy storage? Your fat cells?”
- Skipping breakfast is especially detrimental. As counter-intuitive as it seems (since your eating one less meal), skipping breakfast correlates highly with obesity and weight gain, because breakfast skippers tend to over eat late and wreak hormonal havoc.
- Avoid overeating in one sitting. There is a limit to how much the body can handle at once. If you eat too much at once, you go into a WITHIN DAY ENERGY SURPLUS, which in excess, leads to fat storage-in real time-not at the end of the day. A within day deficit could occur later that same day which might balance things out over 24 hours, but don’t count on it. Obese and inactive people in particular, have poor glycerin control. Poor metabolism and poor nutrient partitioning, which means that sugar or lean tissue could be burned for the needed fuel, while the previous fat cell deposit begrudgingly stays put.
- You need to keep tight control over your WITHIN DAY ENERGY DEFICITS and WITHIN DAY ENERGY SURPLUSES. Do not allow more than a 400 calorie swing in either direction, in real time. Simply put it means eating frequent meals which are never too large and never too small, and never skipping meals.

Do you wonder why you cannot lose weight??
Do you go eat 3 meals a day? Do you not eat breakfast? Incorporate the principles of within-day energy balance that I will be writing about over the next week and watch your body transform.
Within-day energy balance
- The old model of energy balance looks at calories in versus calories out in 24 hour units. However, what really happens is that your body works in real time and allocates energy minute by minute and hour by hour as your body’s needs dictate, not at some specified 24 hour end point.
- Taking this more "micro -economic" view of energy balance allows you to improve body composition, manage weight better, improve your sense of well being, increase your energy and improve athletic performance.
- This concept of within energy balance ties in closely with meal frequency and backs up the validity of eating something, at least a snack, and preferably a small protein and fiber-containing meal, every three waking hours, which is approximately 6 small meals a day for most people, or at least 3 meals plus snacks for those with low energy needs.
- Two or three meals is in NO WAY the same as six small meals spaced evenly throughout the day. Calories count, but they count in real time, so the distribution of calories over a day is important, not just the totals at the end of the day.
IF YOU GO 3 WAKING HOURS WITHOUT EATING,YOUR BLOOD SUGAR DROPS AND YOU BEGIN TO GO INTO A LARGER THAN DESIRABLE WITHIN DAY ENERGY DEFICIT. OTHER CONSEQUENCES OF GOING MORE THAN 3 WAKING HOURS WITHOUT FOOD INCLUDING, GREATER RISK OF LEAN TISSUE LOSS,DECREASED METABOLISM AND INCREASED APPETITE (which can lead to overeating at the next meal; and an exaggerated insulin response to that meal) THIS PERPETUATES A VISCOUS CYCLE OF EXCESSIVE HIGHS AND EXCESSIVE LOWS!!

It never occurs to me that there are things that I cannot do
This week I laid down a challenge for all participants to be here at 5 am -5 days.
Here was the schedule:
- Monday - Super Circuit (45 minutes -30 second stations/ 15 second change)
- Tuesday - 5 minute warm up-Intervals 10 x 1 minute hard/10x 1 minute easy - 30 minutes steady cardio medium intensity 5 minute cool down 1 hour total
- Wednesday - Super Circuit ( 45 minutes -30 second on -10 second off )
- Thursday - same as Tuesday
- Friday - Super Circuit (20 minutes 20 on- 5 off) then weight gym circuit (20 minutes-25 on -10 off)
Now the week was a big challenge for all. We had some terrible weather Wednesday morning It is not the type of schedule I would recommend for my clientele but the emphasis this week was on very hard work and jumping out of the box,. And I take my hat off to all who did the whole week at 5 am .There were maybe 10-12 who were here every day. Every member of my team was here at 5 am, they now the drill. Brian even apologized to me for being 5 minutes late, because of the weather.
There is no substitute for hard work. The results are there for all to see, keep smiling and “eatsuperclean-getverylean”.

Bad luck comes in threes...
1 month ago I was training with good friend and client Melissa Mulligan and we were punching out a great workout. I had just finished a set on the decline bench and we were unloading the bar, Melissa drops the 45 pound plate on her big toe. She breaks the toe.
A couple of days ago I told the Story of Shaun McGinley who partially tore his Achilles in my Super Circuit class.....
Yesterday while training Deb and Roy Olsen a lovely jovial couple who have a passion for Corvettes (as I do), I had to bolt downstairs to get a stability ball. Whilst done there I saw the two benches loaded with weights, and I thought I would quickly remove em.
Foolishly I pulled off a 45 pounder and didn’t see the 25 pounder outside of it until 'whooshka' it landed smack bang on my right big toe..., aaargh!
I hobbled upstairs and pulled of my shoe to reveal my nail almost severed right across my top toe. Not looking good. After simmering down, and icing it for 5 minutes Daniel drove me to the hospital, where I was admitted. Blood pressure was 157 over 77.X rays taken I was doing fine but I knew I had broken it, just hoped it wasn’t smashed.
Doc, comes in, tells me it is broken, but clean. Says he is going to take off the toenail and see what’s doing, and then the fun began!
Doc proceeds to start prodding me with Novocain and I start screaming, bellowing, swearing !%#&*#@!. I swear I was so loud I was waking the dead. He looks at me after about 20 stabs and asks me if I am OK? I tell him no, no. I ask him “how many more” he says “halfway there”. Halfway!!!, !%#&*#@!.. Off he goes on his merry way like a jackhammer at me toe, all the while I am continuing to swear the house down.
FYI: I had a run in with a sea urchin down in Puerto Rico last year and then thought I was going to die in this third world hospital with an doctor just out of puberty, that some of my friends will recall, but that is another story altogether.
So anyway he finally finished punishing my toe and leaves me to numb up. Comes back in removes my toe nail to reveal a big cut right across and he stitches it up, and then stitches the nail back on. Apparently the nail will protect the toe from further injury. I apologized for the screams, but I think he was glad to see the back of me.
Thinking I was done, I called Daniel to ask him to pick me up. In rolls Nurse with papers for prescriptions and informs me of impending needle for inflammation. He gingerly tells me has to whack me in the arse. So, I pull down my pants to reveal my left cheek and he says to not tense it so the needle can insert without much pain. After being pummeled by the Doc it was very hard to relax let me tell you. So, in it goes and it was a 6 on the pain meter, but immediately after the burn, CRIKEY!!
So, off he toddles, saying sorry I get up and waddle out of emergency to be greeted by Daniel walking like I was 95 in the shade! My right Toe was hammered and now my left arse cheek had been invaded. I was not a pretty sight.
Luckily I saw the best Orthopedic this afternoon, Dr. Sella, who Beth Artz (great client who I train 6am three days, thanx Beth!) hooked me up with. . and he cleaned it up and told me that it looks like 5-6 weeks active and then another 5-6 total recovery.
It is now total focus on getting better for Footy season which rolls around late May.
All good.

The Strangest Secret In The World Is
That You Become What You Think About
Monday 4th Feb Shaun McGinley was taking my Super Circuit class. We were warming up, going through movement prep and then progressing to run-throughs, lazy hops, Karioka, etc. The class was in good spirits when Shaun came tumbling down after twisting his ankle. Debbie his lovely wife thought he was kidding around, but he was in some real pain. He was carried out of the room by Deb. I found out the next day that he had partially ton his Achilles tendon (ouch!)
Fast forward 7 days, it’s Saturday and we have just finished with the leanest winners challenge and I see Shaun doing 1 legged pushups. I was astounded. I ran to get the camera and there he was pushing out a good set of pushups. Now if you haven’t done em before, let me tell you that stability ball pushups are hard with two legs on firm surface and here was Shaun - who should have been resting on the sofa watching television cranking out a workout. This is not a doctored photo. He was working his arse off!

I felt for the guy after my class, not only because he is a great guy, but because he had dropped at least 10 pounds eating “green faces” and was really powering strong with the training. To see him nailing a session with a big smile on his face 1 week after such an injury was inspirational to me and should be to you. You can do ANYTHING you put your mind to. - Keep Smiling Shaun
FYI: Debbie Mcginley teaches a kick arse kickboxing class here at Creative Health and Fitness Tuesday nights at 5.30 followed by Seamus at 6.30. Both are tremendous workouts. Deb also teaches Pilates Mondays at 6.30 and Thursdays at 5.30.

Leanest winner challenge #3
Yesterday was our third team challenge and it was held here at home, Creative Health & Fitness. The format was relay with 1 person running 1 mile on the treadmill then tagging next team member on the bike to ride 2 miles then tag another who had to transfer 2X25 pound plates and 2X45 pound plates 10-12 yards, 1 plate at a time and repeat it 4 times (brutal!). The final event was 100 jump rope revolutions. We then went through the same format a second time without stopping.
The first runners were New Team member Lynn Bernard from Aussie, Dale holder from Perfect 10 and Nick Desabella from the Sweathogs. Lynn was super comfortable on the run and finished in a tad over 10 minutes and we opened up a big lead going into the bike where big bad Brian took over and hit the ground running hard. We were looking very comfortable. Edwina Pascale was next on for P10 and Heidi Loiseau for Sweathogs.
Brain got off the bike to tag Ed Moran in the weight transfer and the big guy was flying putting in monster runs up and back. By the time Mike Derosa and Jim Ferraro got going Ed had done two runs.
Ed tagged Carrie Wilson and off she went, skipping like her life depended on it. We had about a 40 revolution lead going into the jump rope when Amy DeLeon (I think) and Kiki Enders got going.
Jump rope is such and energy draining exercise but the girls killed it. We still had a substantial lead going into the run. Because of team numbers on the day Lynn had to run a second time and absolutely nailed it keeping a good steady 6ish pace throughout then bringing it home strong. The catch up from Rudean Ball and Ralph Thomas was on in earnest and they went out hard but had to slow down coming home. Lynn hopped off the treadmill and tagged mother of three Di Collins. Carolyn Miller was next going fro Sweathogs and Jennifer Oliveras for P10.
The Aussies were on fire Di collins brought that bike home in the last minute like she was coming down the home straight in the Tour De France, peddling like a woman possessed with Brian peppering her ear with inspiration. Off to Ed Moran who had to carry the weights for a 2nd time. Kurt Maurer who has been a standout in all the competitions was transferring for Sweathogs and Ralph Marriotti for P10. We could not lose. Kurt was flying and Eddie was starting to feel the heat .The crowd had been boisterous throughout but by now it was deafening. Ed transferred to Briana and by the time Christina Tamgni got started Brian had 40 revolutions going.

|

|
Christina who is a spring chicken at 20 odd years of age jumps rope like Oscar De la Hoya and it wasn’t that Brian wasn’t jumping good, he was jumping great, it was just that Christina jumped like a whirlwind and got the money when Brian had 88 revolutions. Maria Stenefiord brought home Perfect 10 top everyone cheering and counting down the numbers.
I cannot tell you how proud I am of my team Ed , Lynn and Brian did 2 legs and we were leading the whole way till the very, very end . The competitive bastard in me always wants to win, but yesterday all three teams were winners.
I am also very proud of all the teams every single person involved is putting in enormous efforts to transform their bodies and minds.
Sandra emailed me before she left on vacation.
These are her exact words...
| “Today was AWESOME - I was hoping you could pass a message on to my team that I was thinking about while packing just now. Even though we came in third, the fact that they continued on with such determination and spirit, not to mention the support of everyone around them, made me feel like we won the whole thing. Please let them know how proud I am of them. - Thanks Sandra” |
I echo her sentiments. Sandra has been really working hard at making this program a success. It must be extremely challenging with her beautiful little baby keeping her and Billy up at all hours of the night. Have a great vacation Guys!

Positive Thoughts from Rich Kuepper
It was great to have Rich Kuepper here at Creative Health & Fitness Thursday night to have a down to earth chat. Rich spoke in an engaging manner which culminated in all participants breaking 1 inch boards with their bare hands. Thanx mate!
Rich sent me this to be passed on to all:
A final thought or two I'd like to share with you. You are all working hard on changing your "external environment" i.e. your appearance, diet, actions and habits. For that change to happen and last long term you need to change your "internal environment" i.e. your beliefs about yourself, what you are capable of, how you talk to yourself and the identity you hold of yourself. It is the internal environment that you can have complete control of and that is the starting point of all that you will create in you external environment. "For things to change for you, you must change."
This all reminds me of an interview of Christopher Reeve by the BBC just before he died. He spoke about his paralysis when asked if felt bad about once being "Superman" and now being a quadriplegic. He paused thoughtfully for a moment and said that paralysis was a conscious choice and that it was more tragic to have a paralyzed mind than a paralyzed body. "My body might be paralyzed but my mind is always working, thinking and doing. I have seen people walking around with their mind paralyzed by lack of self-esteem, depression from feelings of inferiority and unable to go after their dreams."
Free your mind and live your dreams!

Re-feed day
Yesterday I had my second re-feed day (my first was sunday). Re-feeding (carb cycling, zig zag dieting, Calorie cycling, carbing up) is what Tom Venuto calls “the most effective fat burning technique ever created.”
Without writing an essay on the method, you eat 20-30% below your TDEE (total daily energy expenditure) maintenance level for 3 days then on the fourth day pump your cals and carbs to maintenance level. Maintenance is the amount of cals daily you need to eat to keep your current weight/body fat. My maintenance is 4000 calories a day based on my lean body weight and activity level. I have been eating 3000 cals since the start of the year and partaking in the “green faces” nutrition plan.
Leptin and Cholecystokin:
Leptin is a hormone released primarily from fat tissues. Once released into circulation, it travels to receptors in the hypothalamus. If Leptin levels are low, anabolic hormones are released, causing you to become hungry. If Leptin levels are high, hormones get released that make you feel full. One of these hormones is Cholecystokin (ckk).
Basically, when you diet (reduced calories or carbs) Leptin levels decline and, as a result, metabolism slows, CKK levels drop causing increased cravings, fat loss decreases and you just want to give up. By implementing re-feeds, you increase Leptin levels which, in turn, raise your metabolic rate, increase CKK levels (which reduce the cravings), and kick start the fat burning process.
My 3000 calorie day is told on a previous blog on Feb 3.
Here is my 4000 calorie re-feed day yesterday.
4:30 am 4 cups cornflakes
1 cup skim milk
0.5 cup Ezekiel Cereal
7am whole wheat bagel
1 scoop whey
9am post workout shake
10am 4oz organic pasta
4oz chicken
1pm 4 buckwheat waffles
8 crackers
4:30 pm
1 bagel
Workout
5:30 1 bagel 1 scoop whey
7:30 4 ounce chicken
9pm 6 egg whites
1 scoop casein protein |
Basically anything that is high GI and doesn’t contain much sucrose or Fructose is fair game. I stayed away from the processed foods and also try to eat 100% organic if possible. It is best to eat no fat on re-feeding day and to reduce your Protein intake to no more than 1.25 grams per pound of lean body mass.
I feel fantastic today after my second re-feed yesterday. My energy levels are sky high and my workouts have been really strong. I am going to see where I can take my body on this plan zigzagging for a few weeks, and then turn it all around and start gaining some lean mass for the upcoming Footy season in Summer.

You Can’t Out-train a Lousy Diet
Results from Mondays weigh-in:
| Lozza |
- 4 pounds |
| Brian |
- 4 pounds |
| Ed |
- 4 pounds |
| Dianne |
- 2 pounds |
| Big Al |
0 pounds |
| Carrie |
+ 4 pounds |
And the scale is moving (Big All WILL crack 400 this coming week.)
Carrie is still having trouble with her meal frequency and as soon as she gets that sorted out, she will start kicking butt. She trains the house down when we workout, no question. Ed and Brian are big chances to take the title at the halfway mark and Di and Lozza are making massive inroads, because their diets are on point and I couldn’t ask any more of their training.
Katherine has decided to leave the team because she has sore ankles.
Where one door shuts, another door opens
Lozza (Lori) emailed me and said would I consider Lynn Bernard to join the team. Both the girls work at BIC Corporation (Katherine works there as well). I thought that was a fantastic idea. Lynn has been a member here for a few years and it is awesome to have her on board Team Aussie. Lynn, worked out with the team this morning and it was like she had been with the team since day 1.Welcome Lynn!!
FYI: BIC has had corporate membership at Creative Health & Fitness since 2003, and many of their staff train here morning, noon and night. Great crew!
We are over halfway home in this 8 week competition and things are heating up. This Thursday night at 7:30 pm Rich Kuepper (motivational guru) will be on deck at Creative Health & Fitness for something very, very special. I would advise you to be in attendance if you want to grow 10 feet tall. Rich is a great friend of mine who has personally helped change my life. He is one of those people that you thank the Lord you have crossed paths with. Again, if you can make it, be here Thursday night.

Failing to Prepare----Is Preparing to Fail
Work is very hectic at the moment and I love it. My day would be SO much more demanding if I didn’t plan ahead my nutrition. Thursday was a big day getting up at 4 bells and not leaving work till 8:30 pm after a great talk from Jim Ronai about hip, glute and thigh prehabilitation exercises.
Before leaving I looked at my day for yesterday which was loaded with clients. The only breather I had from training clients would be 30 minutes at 2pm. So, I went home Thursday night and soon as walking in my door totally drained, I kick Georgie Foreman in to action along with my steamer.
I pulled out Salmon, Chicken and Top Round from the fridge (cut into 8 ounce pieces) and get them going on Georgie. Veggies green beans, asparagus went in the steamer and got 8 ounces of Mushrooms and 4 cups of Spinach going on my fat free frying pan. 15 Minutes later it’s all done .I then knock up 12 egg whites on pan in an omelet base with third of cup protein powder to finish off my day. Lights out 10pm which is late for me.
Friday’s Nutrition
4.30 am - 0.5 cup oatmeal
12 egg whites
1 tablespoon flax
7 am - workout with client
8 am - post workout shake 55% whey
- 45% high insulin spiking carb (maltotextrin)
9 am - 8 ounces salmon
8 ounces asparagus
4 ounces potato
11am - 8 ounces top round
8 ounces green beans
2 pm - 2 cans low sodium tuna
8 ounces mushrooms
4 cups spinach
garlic (yum)
4.30 - 8 ounces salmon
8 ounces green beans
1 tablespoon power butter
7 pm - 12 egg whites
1 scoop whey
|
FYI: Had no broccoli at home normally have 2 servings - love it.
The big thing with my day yesterday was that if I didn’t prepare with good nutrition for what was a very demanding day it would have been a struggle. As it was, my day was very enjoyable and I had no fluctuations in energy. I also consumed 1.25 gallons of water.
One of the major keys to a successful plan is to get cooking as soon as you walk in the door at the end of your day. If you sit down and turn the TV on, your toast. Prepare for tomorrow immediately, your body will thank you for it.
“Lack of planning is the cause of all failures.”

341 Pounds!
I have the total weight loss for each team in front of me and I am amazed.
